A glass of wine in the evening is one of the most reliable ways to fall asleep quickly. It is also one of the most reliable ways to wake up at three in the morning and struggle to get back down.
Both of those things are true at once, which is what makes alcohol confusing as a sleep aid. It genuinely does what people think it does at the start of the night. It just charges for it later.
This is what happens, and what actually helps.
Quick answer
Alcohol is a sedative, so it shortens the time it takes to fall asleep and deepens sleep in the first few hours. But as your body metabolises it, that sedation reverses. The second half of the night becomes fragmented, REM sleep rebounds, your body temperature and heart rate rise, and you are far more likely to wake around three or four in the morning. To reduce the effect without giving up drinking, finish your last drink at least three to four hours before bed, match alcohol with water, and keep the bedroom cool, since alcohol interferes with the body's ability to shed heat overnight.
Why alcohol works at first
Alcohol enhances the effect of GABA, the brain's main calming neurotransmitter, and dampens glutamate, which is excitatory. The net result is sedation. You feel drowsy, your thoughts slow, and sleep arrives faster than usual.
Studies looking at sleep after evening drinking consistently find the same pattern in that first stretch: shorter sleep onset, and more slow-wave (deep) sleep in the first half of the night. Subjectively, this feels like alcohol is helping. In the first two or three hours, it is.
The problem is that this is not a stable state. Your body treats alcohol as something to clear, and it clears it at a fairly fixed rate of roughly one unit per hour for most adults. As blood alcohol falls, the sedative effect does not simply fade to neutral. It overshoots.
What happens in the second half of the night
The rebound
As alcohol leaves your system, the brain compensates for having been suppressed. Glutamate activity increases, GABA settles back down, and you shift from over-sedated to slightly over-aroused. This is why the wake-up often feels abrupt and alert rather than drowsy, and why getting back to sleep can be surprisingly hard.
The timing lines up with the classic complaint. If you finish drinking around ten or eleven, the rebound tends to arrive between two and four in the morning.
REM sleep gets pushed around
Alcohol suppresses REM sleep early in the night. REM is the stage most associated with emotional processing and memory consolidation, and it normally increases through the night, with the longest stretches coming in the final hours.
When alcohol suppresses it early, the body tries to make up the shortfall later. Your body gets warmer
This part is underrated. Falling asleep depends partly on your core temperature dropping. Alcohol dilates the blood vessels near the skin, which is why you feel warm and flushed after a drink, and that initial heat loss can even help you drop off. But as your body processes the alcohol, heart rate rises, sweating increases, and thermoregulation becomes less efficient.
The practical result is a warm, clammy, restless stretch in the small hours. Many people put this down to the room being too hot when the more accurate description is that their body has temporarily lost some of its ability to cool itself.
You will need the bathroom
Alcohol suppresses vasopressin, the hormone that tells your kidneys to hold on to water. You produce more urine than you took in fluid, which is both why you wake needing the bathroom and why you wake dehydrated. Neither helps a continuous night.
Breathing is affected too
Alcohol relaxes the muscles of the upper airway. For people who snore, snoring gets louder. For people with sleep apnoea, episodes typically become more frequent and last longer. This can fragment sleep considerably without the sleeper being aware of waking at all.
Why you can sleep eight hours after drinking and still feel awful
Because time in bed and sleep quality are different things. Alcohol tends to preserve total sleep duration reasonably well while degrading the structure of it: more fragmentation, more brief arousals, less REM in the right places, more time in lighter stages towards morning.
This is why the morning after can feel disproportionate to what you drank. Two glasses of wine is not a heavy night, but two glasses of wine finished at eleven can still cost you the restorative back half of the night. What helps
None of this requires giving up drinking. It mostly requires giving your body time and helping it stay cool.
Leave a gap before bed
The single most effective change. Aim to finish your last drink at least three to four hours before you want to be asleep, so that most of the alcohol has cleared before the rebound would otherwise land in the middle of your night. Drinking earlier in the evening rather than later matters more than drinking slightly less.
Match with water
A glass of water alongside or between drinks reduces the dehydration and softens the bathroom wake-up. Keep a glass by the bed as well, so that if you do wake you are not walking to the kitchen and switching lights on, which will wake you further.
Keep the bedroom genuinely cool
The NHS recommends a bedroom temperature of around 18 degrees for sleep. On a night when your body is working harder to cool itself, that guidance matters more, not less. Lower the heating, open a window, and take a layer off the bed rather than adding one.
Choose bedding that moves heat away
This is where the bed itself does real work. Alcohol makes you warmer and sweatier for a few hours, so a duvet cover that traps that heat against you will amplify a bad night.
